Meanwhile, the way we inhale and exhale has a real impact on our well-being, muscle tension, and even our ability to concentrate. In stressful situations, the breath becomes shallower and faster — but breathing itself can also be a tool for quick calming.

Below you’ll find a set of simple, proven breathing exercises — no unnecessary theory, just practical steps you can use right away.

Why does breathing help with stress?

When the body senses a threat — even if it’s just an urgent email or being late — the so-called “fight or flight” response is activated. The adrenal glands release adrenaline, the heart beats faster, and breathing speeds up. This is a natural response, but over time it can lead to chronic tension, headaches, sleep disturbances, and difficulty concentrating.

Under stress, many people don’t even notice that they’re “holding their breath” — remaining in a constant, vague inhale. This is the so-called paradoxical breathing pattern, which deepens tension instead of releasing it.

Properly performed breathing exercises do the opposite: they slow the breathing rate, activate the parasympathetic nervous system (responsible for relaxation), and help bring you back to the present moment.

Before you start: a few simple rules

Inhale through the nose, exhale through the mouth — this helps slow the pace and better control airflow.

Exhale three times longer than you inhale — e.g., inhale for 2 seconds, exhale for 6. This is key to activating the relaxation response.

Breathe with the belly, not the chest — the air should “fill” the lower abdomen, as if inflating it from within.

Practice at a calm pace, ideally with soft music or in silence.

Ten minutes a day is enough — consistency matters more than session length.

Warm-up — prepare the body for breathing

Before you move on to the main exercises, loosen tense muscles:

Shoulder circles — 10 times forward, 10 times back.

Arm circles — 10 times in each direction.

Side neck bends — 10 times to the right, 10 to the left.

Neck rotations — 10 times to the right, 10 to the left.

Torso twist with exhale — sit on the edge of a chair, inhale through the nose, and as you exhale through the mouth, twist your torso to the right, then to the left. Repeat 10 times.

Breathing exercises — from the simplest to more advanced

1. Breathing with a half-squat

Stand behind a chair and rest your hands on the backrest. Inhale through the nose, begin a half-squat, then exhale slowly through the mouth (exhale 3× longer than the inhale). Repeat 3 times.

2. Torso twist with exhale

In the same position, inhale through the nose, and as you exhale, twist your torso to the left, raising your left arm. Return to center and switch sides. Do 3 repetitions per side.

3. Breath control lying down

Lie on your back with knees bent. Place one hand on your abdomen and the other on your chest. Inhale through the nose so that only the hand on your abdomen rises. Exhale through the mouth, three times longer. The hand on the chest should remain still. Repeat 3 times.

4. A matchbox as an indicator

In the same position, place a matchbox on your abdomen instead of your hand. The goal is to raise only the box as you inhale — this gives a visual cue for diaphragmatic breathing.

5. Breathing in a cross-legged seat

Sit upright, preferably on a cushion. Inhale through the nose — the belly expands. Exhale through the mouth — the belly falls. Repeat 3 times.

6. Kneeling with support on a chair

Kneel behind a chair with your hands on the backrest. Breathe with the belly — inhale through the nose, exhale through the mouth. Repeat 3 times.

Finishing exercises — stretching with the breath

After the breathing series, it’s worth relaxing the body:

Seated twist — with legs straight, bend the left leg and cross it over the right. Twist your torso to the left, bracing with your left hand. Hold for 5–30 seconds. Switch sides. Repeat 10 times per side.

Side twist lying down — lie on your left side, bend the right leg and hold it with the left hand. Slowly lie onto your back, twisting the torso to the right. Right arm extended on the floor. Hold for 5–30 seconds. Switch sides. Repeat 10 times per side.

Straddle stretch — sit in a straddle with a straight back. Gently widen the straddle until you feel a light stretch in the thighs. Hold for 5–30 seconds. Repeat 10 times.

Side bends in seated position — from the same position, do 3 side bends to the left and 3 to the right.

Everyday tips — small habits with a big impact

Pay attention to your breath during the day — at least once an hour, take one deep inhale and a long exhale.

Mind your posture — slouching restricts the diaphragm and reduces lung capacity.

Get fresh air — oxygenation improves concentration and mood.

Don’t wait for a crisis — practice breathing proactively, not only when stress is already high.

Summary

Breathing techniques don’t require equipment, specialized knowledge, or hours of your time. Just a few minutes a day can bring noticeable effects: less tension, a calmer mind, better sleep. It’s a simple yet effective tool — available anytime and anywhere, because you always have your breath with you.

If you’d like, you can start right now:
Inhale through the nose… and a slow exhale through the mouth.
Repeat three times. Better already, right?

Note: The information presented is educational and does not replace medical advice.
